Don't want to hijack the thread, but here's an example. Run a 2.5 mile warm-up and then a speed session, such as 2 x 200, 2x 400, 2 x 800, 2 x 400, 2 x 200, with a 2.5 mile cool down. Or warm-up and then run 10 x 100. You can do the same in a pool with sprints. The point is to do each successive sprint or interval faster than the preceding sprint or interval. Or another variation on a bike would be to ride a 5 mile warm-up, 20 miles at an easy endurance pace, and then 20 miles at race pace with a couple of sprints and a 5 mile cool down.
